Here's what took me a long time to understand, and what I built an entire framework around in my book REWIRED: regulation starts with a question, before you ever reach for a technique: what state is my body in right now?

I dealt with chronic insomnia for years before I understood this. I'd lie there running through calming techniques built for a body that was already settling down, when the body I actually had was revved, wired, ready for a threat that wasn't there. No wonder half of it never worked. The tool just wasn't built for the state I was actually in.
What is nervous system regulation?
Nervous system regulation is your body's ability to move between states (alert, stressed, calm, rested) at the right times, instead of getting stuck in one. A regulated nervous system still gets stressed; the difference is it comes back down. Dysregulation is when the return trip stops happening: you're wired when you need to sleep, flat when you need energy, or braced all the time for a threat that never arrives.
Signs your nervous system is dysregulated
You probably don't need a checklist to know, but the common ones: sleep that doesn't refresh you, a jaw or shoulders that won't unclench, snapping at people you love over small things, a heart that races in quiet moments, digestion that keeps a running commentary on your stress, and the strange combination of exhausted and unable to rest. None of these are character flaws. They're a body doing threat-management around the clock.

Before any technique, get honest about the state. Three broad ones cover most nights and days:
Revved: heart going, thoughts sprinting, body ready for action it doesn't need. This is fight-or-flight. The body has energy to discharge, which is why "just relax" fails; you can't think a revved body into stillness.
Braced: not racing, but clenched. Jaw tight, breath shallow, shoulders somewhere near your ears. The body is holding, and it needs permission to release, not more effort.
Flat: numb, foggy, checked out. This is the shutdown end of the stress response, and it needs gentle re-entry, not stimulation you have to force.
Match the tool to the state. Discharge for revved. Release for braced. Gentle activation for flat. Most technique lists fail people because they hand a braced person a discharge tool, or a flat person a calming one, and the person concludes they're broken. They're not. The prescription was wrong.
Techniques that work, by state
For a revved body: tapping
Tapping (EFT) is the tool I know best, and the one with the most direct evidence for downshifting an activated stress response. You name what's actually happening ("this racing in my chest about tomorrow") while tapping your fingertips on acupressure points on the face and upper body. Research suggests the acupoint stimulation sends inhibitory signals to the amygdala, the brain's alarm center (Feinstein, 2012). The results are measurable: a replicated randomized trial led by Dr. Peta Stapleton found cortisol dropped 43% after a single hour-long session, and in a peer-reviewed study of 270,461 people using guided sessions, self-rated anxiety fell an average of 44% per session, from 6.7 to 3.8 on a 0-10 scale (Church & Stapleton, 2020). A 2026 paper in Frontiers in Psychology (Schwarz & Stapleton) laid out the mechanism in detail: tapping works by pairing safe exposure to what you're feeling with physical input that keeps the body inside its window of tolerance.
That last phrase is the practical magic. Tapping lets you face the stressful thing while your body stays calm enough to process it, which is why the change tends to hold instead of needing to be re-done every day.

For a revved body: movement that finishes the stress cycle
Fight-or-flight is a body prepared to run. Sometimes the answer is: let it. A brisk walk, thirty squats, shaking out your arms and legs for ninety seconds. You're not exercising; you're completing the action the chemistry already paid for.
For a braced body: the long exhale
Your exhale is the only part of the stress response you can steer directly with zero practice. Breathe in for four, out for eight. The extended exhale activates the parasympathetic brake through the vagus nerve. Two minutes is a real dose. This pairs well with tapping; many people tap through the points on long exhales without any words at all.
For a braced body: warmth and weight
Heat on the back of the neck, a heavy blanket, a hand on your own chest. Pressure and warmth are primitive safety signals that skip the thinking brain entirely. Low effort, honest results, best used as a companion to something that addresses what the bracing is about.
For a flat body: gentle sensory re-entry
When you're numb or foggy, start smaller than the internet suggests. Cold water on the wrists (not a plunge), naming five things you can see, stepping outside for two minutes of different air. The goal is to invite the system back online, not shock it.
How to stimulate the vagus nerve (and what it actually does)
The vagus nerve is the main highway of your parasympathetic system, the "rest and digest" side. Stimulating it means activating the brake. The accessible, no-equipment ways: long exhales (the most reliable), humming or singing (the vagus runs past the vocal cords), gargling, cold water on the face, and slow self-touch like tapping on the collarbone points. You don't need a gadget. You need repetition, because vagal tone builds the way muscle tone does: through use.
How to get out of fight-or-flight in the moment
The short version, in order: stop adding fuel (put the phone down, step away from the argument), discharge or downshift depending on your state (tap and name what's happening; or move; or exhale long), and give it ninety seconds. The chemistry of an acute stress spike has a natural burn-off time if you stop re-triggering it. Where tapping earns its place is the "name what's happening" step: the naming plus the physical input is what tells the alarm system the threat has been heard, which is the signal it was waiting for to stand down.
When regulation isn't enough
If you're dysregulated because your life is currently unlivable (a job that requires 70 hours, a relationship that isn't safe, grief that's still fresh), no technique list fixes the input. Regulation tools make you more resourced to change what needs changing. That's the ceiling of what they do.
